How to train for the Melbourne Marathon: course, conditions and an 8 week plan

A flat urban course, an October start and a finish inside the MCG. Here is what that means for your training, the eight week beginner plan PaceBrain uses for it, and how to run the day itself.

The Nike Melbourne Marathon is one of the friendliest first marathons in Australia: sealed roads and footpaths, a route that is mostly flat with minor undulations, an early morning start in October, and the rare experience of finishing inside the MCG. The 2026 edition runs on Sunday 11 October with a 7:00 AM start. Friendly does not mean easy, though. A flat course tempts runners into starting too fast, the course can be exposed to wind, and spring weather in Melbourne is variable, with average maximums around 19 to 20°C. What the Melbourne course changes about training

Every marathon course has a personality that should shape the last weeks of preparation. Melbourne’s is defined by four things. It is flat, so there is no hill to force you to slow down early and the risk is over pacing the first 10 km. It can be windy, which raises the effort at any given pace without the pace itself looking fast. It is in spring, so the day can be cool at the start and warm by the time most runners finish. And it has crowds and a stadium finish, which pull people out faster than they planned.

The eight week Melbourne Marathon plan

The plan inside PaceBrain is an eight week, minimum effective load programme for a beginner who wants to finish safely and confidently. It assumes you can already run 8 to 10 km continuously, run at least three times a week, and are covering roughly 18 to 22 km a week without injury. It uses three runs a week, on Tuesday, Thursday and Sunday, and about 90 percent of the running is easy: there are no VO2 max or threshold sessions, long runs prioritise time on feet over pace, fuelling practice is mandatory, and the progression is conservative with a cutback week built in.

Why 90 percent easy works

The plan’s intensity distribution is deliberately lopsided. Seiler (2010) reviewed the training of successful endurance athletes across sports and found that around 80 percent of sessions are performed at low intensity, with only a small fraction at genuinely hard efforts. Karp (2007), surveying qualifiers for the United States Olympic Marathon Trials, found that the men and women in his sample ran around 75 and 68 percent of their weekly distance below marathon race pace. If athletes that fast keep most of their running easy, a first time marathoner with eight weeks to go has every reason to do the same.

Easy running is not a lesser workout. It is the stimulus that grows the aerobic engine and, just as importantly, it is the intensity you can repeat three times a week for eight weeks without breaking down. The long run in particular only delivers its value if you finish it, and you only finish long runs you start slowly.

The taper and the last week

Weeks seven and eight cut volume while keeping the routine. Bosquet et al. (2007), in a meta analysis of 27 studies, found that performance is maximised by a taper of about two weeks in which volume is reduced progressively by 41 to 60 percent while frequency and intensity are maintained. Smyth and Lawlor (2021), analysing 158,117 marathon runners on Strava, found that disciplined tapers were associated with finishes roughly 2.6 percent faster than relaxed ones. The plan’s race week holds about 9 km of easy running plus the race itself, so you arrive on Sunday fresh rather than flat.

Rapoport (2010) modelled why the marathon in particular rewards arriving rested and fully fuelled: the distance sits right at the limit of what stored carbohydrate can supply. Burke et al. (2011) set out the carbohydrate intake that supports a marathon, which is why the plan asks you to rehearse gels and drinks on the long runs rather than trying them for the first time on race day.

Race day strategy for the MCG finish

Start slower than feels right. March et al. (2011) found that slower marathoners are the most likely to fade badly in the second half, and Abbiss and Laursen (2008) explain why an even effort is the most economical way to cover a long distance: every surge costs more than it saves. On a flat course with a crowd at the start, the first 10 km should feel almost too easy.

Drink at every station from early in the race rather than waiting until you feel thirsty, especially if the morning is warming up. Périard et al. (2021) describe how rising core temperature raises heart rate and perceived effort at the same pace, so treat a warm day as a reason to adjust the plan, not to push through it. Save the emotion for the stadium: the MCG finish is the reward for a patient first half, and the runners who enjoy it most are the ones who held back in the first hour.

Is eight weeks enough?

For a runner who can already run 8 to 10 km and is covering 18 to 22 km a week, yes: this is a finish safely plan, not a time goal plan. If you are starting from a 5 km base, take the 18 week beginner PDF instead and aim it at your next marathon.
