Foam Rolling for Runners: Does It Actually Work?
Foam rolling reliably improves short-term flexibility and eases muscle soreness, but the evidence that it directly makes you a faster runner is thin.

Yes, foam rolling works, but for a narrower set of things than the marketing suggests. The strongest evidence, from two large meta-analyses, is that foam rolling produces a consistent short-term increase in joint range of motion and can reduce the muscle soreness that follows hard sessions. Skinner et al. (2020) reviewed 32 studies and, from the 13 that measured it, found a large effect on range of motion (d = 0.76), while Wiewelhove et al. (2019) concluded that the overall effects on performance and recovery were minor and partly negligible. In other words, foam rolling is a useful, low-risk mobility and comfort tool for runners, not a way to directly run faster. The distinction matters: use it to loosen tight tissue and feel less sore, and keep your expectations honest about everything else.
Does foam rolling actually work for runners?
It depends what you want it to do. Two systematic reviews frame the answer well. Skinner et al. (2020), across the 13 studies measuring range of motion, found foam rolling produced a large, consistent increase (d = 0.76, 95% CI 0.55-0.98), and across all 32 studies it was useful for recovery from exercise-induced muscle damage, with no detrimental effect on other performance measures. However, beyond range of motion, they could not show that foam rolling directly improved athletic performance.
Wiewelhove et al. (2019), pooling 21 studies, reached a similar verdict from the other direction: the effects on performance and recovery were minor and partly negligible, with warm-up uses better supported than recovery uses. So for runners, foam rolling is best understood as a mobility and comfort aid. It reliably makes joints move more freely in the short term and can take the edge off soreness, without obvious downsides. What it does not do, on current evidence, is turn into free speed.
Does foam rolling improve flexibility and range of motion?
This is foam rolling's best-supported benefit. Skinner et al. (2020) reported a large pooled effect on range of motion (d = 0.76) from the 13 studies measuring it within their 32-study review, and importantly this came without impairing strength, power or other performance markers, and with similar effects in males and females.
The finding also holds specifically in runners. Sulowska-Daszyk and Skiba (2022) tested 62 recreational long-distance runners aged 20 to 45 and found that a single self-myofascial-release session significantly increased flexibility of the piriformis, tensor fasciae latae and adductor muscles compared with a no-intervention control. Those are muscles that often feel tight in people who run a lot, so the result is directly relevant. The practical read is that a few minutes of rolling before a session is a reasonable way to gain temporary mobility, for instance to reach a fuller, more comfortable stride, without the strength trade-off sometimes linked to prolonged static stretching.

Can foam rolling reduce muscle soreness after hard runs?
The soreness evidence is encouraging, though most of it comes from squat-based muscle-damage protocols rather than running itself. MacDonald et al. (2014) had 20 resistance-trained men foam roll for 20 minutes at 0, 24 and 48 hours after a damaging squat session. Rolling substantially reduced muscle soreness and blunted the drops in knee range of motion, vertical jump and muscle activation compared with no rolling.
Pearcey et al. (2015) used a similar 10-by-10 squat protocol and found that foam rolling immediately, then 24 and 48 hours later, improved quadriceps tenderness and reduced delayed-onset muscle soreness, while lessening the associated decrements in sprint time, power and dynamic strength-endurance. Wiewelhove et al. (2019) add a more measured note, reporting that post-exercise rolling only slightly attenuated the sensation of muscle pain. Taken together, foam rolling appears to genuinely help sore muscles feel and function a little better, but the size of that benefit is modest.
Does foam rolling boost running performance?
This is where the honest answer is mostly no. Skinner et al. (2020) were explicit that, beyond improving range of motion, foam rolling could not be shown to directly improve athletic performance. Wiewelhove et al. (2019) found that pre-rolling as a warm-up produced only a small improvement in sprint performance (+0.7%, g = 0.28), with negligible effects on jump or strength.
A small sprint effect is not nothing, but it is a long way from a training tool that reliably makes you faster over your running distances. None of the pooled evidence points to foam rolling improving endurance performance or running economy. The most defensible position is that foam rolling supports the conditions for good running, better short-term mobility and slightly less soreness, rather than boosting output itself. If your goal is speed, structured training does the heavy lifting; foam rolling is a supporting act at best.
Should runners foam roll before or after a run?
The evidence tilts towards before. Wiewelhove et al. (2019) concluded that warm-up uses of foam rolling, chiefly flexibility and a small sprint gain, were better supported than recovery uses. Because rolling increases range of motion without the strength cost sometimes seen with long static stretches (Skinner et al., 2020), a few minutes as part of a warm-up is a sensible, low-risk choice.
That said, post-run rolling is not wasted. The recovery studies that showed reduced soreness and faster return of function, MacDonald et al. (2014) and Pearcey et al. (2015), applied rolling repeatedly after damaging exercise, including immediately afterwards. So a pragmatic approach is to roll briefly before a run to prime mobility, and again after harder sessions if you tend to get sore. Neither use appears to harm performance, which makes timing largely a matter of your own goals and preference.
Does foam rolling do anything beyond flexibility and soreness?
Two lines of evidence hint at additional effects, though both should be read cautiously. Konrad et al. (2022) pooled 11 controlled and randomised trials (290 participants) and found that several weeks of foam-rolling training produced a moderate increase in joint range of motion versus controls (effect size 0.823). Programmes longer than four weeks worked better than shorter ones, and the gains were muscle-specific: hamstrings and quadriceps improved, but rolling the calves did not improve ankle dorsiflexion. So sustained rolling may build mobility over time, but not everywhere equally.
Okamoto et al. (2014) reported that a single foam-rolling session in 10 healthy young adults reduced arterial stiffness and raised plasma nitric oxide 30 minutes later, suggesting improved vascular function. This is an intriguing acute finding, but the sample was tiny and non-running, so it is a signal for further study rather than a reason to roll.
How should runners actually use a foam roller?
Keep it simple and evidence-aligned. Target the muscles that matter for running and that respond in the studies: quadriceps and hamstrings (Konrad et al., 2022), plus the hip-area muscles that tend to tighten in runners, the piriformis, tensor fasciae latae and adductors (Sulowska-Daszyk and Skiba, 2022).
For mobility, a short session before running is reasonable, since a single bout is enough to raise range of motion (Skinner et al., 2020). For soreness after hard efforts, the recovery trials used longer, repeated bouts, up to 20 minutes at 0, 24 and 48 hours (MacDonald et al., 2014; Pearcey et al., 2015), so more time and repetition seems to matter there. If your aim is a lasting mobility change, Konrad et al. (2022) suggest committing to more than four weeks. Roll at a tolerable, not agonising, intensity, and treat it as a complement to running-specific training rather than a substitute for it.
What are the limits of the foam rolling evidence?
Several caveats keep this honest. First, much of the recovery evidence comes from resistance-trained men doing squat protocols, such as MacDonald et al. (2014) and Pearcey et al. (2015), not from runners after running, so transfer to your long run or interval session is an assumption, not a proven fact. Second, some studies are small: Okamoto et al. (2014) tested just 10 people.
Third, the two big meta-analyses temper enthusiasm. Wiewelhove et al. (2019) called the overall effects minor and partly negligible, and Skinner et al. (2020) found no direct performance benefit beyond range of motion. Mechanisms also remain uncertain; range-of-motion gains may owe more to a neural or tolerance response than to physically changing the tissue. The reassuring part is that no reviewed study found foam rolling harmed performance. It is low-risk, mildly helpful for mobility and soreness, and best judged on those modest terms.
The practical takeaway
Use foam rolling for what the evidence supports: a few minutes before a run to gain short-term mobility, and longer, repeated sessions after hard efforts if you get sore. Focus on quads, hamstrings and the hip muscles. Do not expect it to directly make you faster, and do not let it replace structured training.
